Controlled and Steady Wins the Race

Using time under tension to make every repetition count.

When it comes to building muscle and getting stronger, more weight and more reps are not always better.

Sometimes the biggest difference comes from simply slowing down and controlling the weight.

This is where time under tension comes into play.

Time under tension refers to how long a specific muscle or muscle group remains under tension during an exercise. Are you moving the weight quickly, allowing each repetition to last only a second or two? Or are you controlling the weight through every phase of the movement and forcing the muscles to continue working?

The longer a muscle has to produce and control force, the greater the demand placed on that muscle.

That does not mean that simply making every repetition as slow as possible will automatically build more muscle. Load, effort, exercise selection, range of motion, recovery, and progressive overload still matter. But controlling your repetitions can help eliminate momentum, improve technique, and make the targeted muscles actually do the work.

To understand how to use tempo effectively, you first need to understand the three phases of a muscular contraction:

  1. Concentric
  2. Isometric
  3. Eccentric

The Concentric Phase

The concentric phase occurs when a muscle shortens while producing force.

Think about a bicep curl.

When you bring your forearm toward your shoulder, your bicep shortens while producing force. That is the concentric portion of the bicep curl.

The same principle applies to other exercises:

  • During a tricep extension, pushing the cable down is the concentric phase.
  • During a bench press, pushing the bar or dumbbells away from your chest is the concentric phase.
  • During a lat pulldown, pulling the bar toward your chest is the concentric phase.
  • During a leg press, pushing the sled away from you is the concentric phase.

The movement may look completely different depending on the exercise, but the principle stays the same:

The targeted muscle is shortening while producing force.

The Isometric Phase

An isometric contraction occurs when a muscle is producing force without significantly changing length.

In other words, you are creating tension while holding a position.

Think about stopping halfway through a bicep curl and holding the dumbbell perfectly still.

Your arm may not be moving, but your bicep is still working hard.

The same thing happens when you pause near the bottom of a bench press, hold a contraction during a cable exercise, or maintain a difficult position without allowing the weight to move.

Strategically using pauses can increase the amount of time the muscle spends working, remove momentum, and force you to maintain control of the weight.

That is why the isometric portion of a repetition can be so valuable.

You aren’t simply moving through the position.

You own the position.

The Eccentric Phase

The eccentric phase occurs when a muscle lengthens while continuing to produce force.

Let’s return to the bicep curl.

When you lower the dumbbell back toward the ground, the bicep gradually lengthens while controlling the weight.

That is the eccentric portion of the repetition.

Using our other examples:

  • During a tricep extension, allowing the cable to return toward your head is the eccentric phase.
  • During a bench press, lowering the bar or dumbbells toward your chest is the eccentric phase.
  • During a lat pulldown, allowing the bar to travel away from your chest is the eccentric phase.
  • During a leg press, allowing the sled to come back toward you is the eccentric phase.

This portion of the repetition is often rushed.

People push or pull the weight and then almost let gravity return it to the starting position.

When that happens, you are giving away part of the repetition.

Don’t just lift the weight. Control it back down.

Putting the Three Phases Together

Now that we understand the concentric, isometric, and eccentric phases, we can put them together to create a controlled repetition.

Let’s use the bicep curl because it is one of the easiest exercises to visualize.

Instead of swinging the dumbbell up and immediately dropping it back down, try something like this:

Concentric: Curl the weight upward under control for approximately one second.

Isometric: Near the top, squeeze and hold for approximately half a second to one second.

Eccentric: Slowly lower the weight for approximately two to three seconds.

Then immediately begin the next repetition while maintaining control.

One important distinction: you do not necessarily need to intentionally shorten your range of motion just to maintain tension. For most exercises, use a comfortable, controlled range of motion appropriate for your body and the exercise. What you want to avoid is completely relaxing between repetitions or using momentum simply to move more weight.

The goal is simple:

Make the muscle control the weight from beginning to end.

What About the Bench Press?

Let’s apply the same idea to a barbell bench press.

Before beginning, establish a stable position and use proper breathing and bracing.

Take a breath, brace your trunk, create full-body tension, and unrack the bar under control.

The repetition begins with the eccentric phase.

Slowly lower the bar toward your chest.

Instead of allowing the bar to crash downward, control the descent for roughly two to three seconds.

At the bottom, maintain your position and control the transition.

Depending on your training goal and technique, you may briefly pause before beginning the concentric portion.

Then press the bar upward with intent while maintaining control and proper positioning.

The important part is that the weight should not dictate the movement.

You should dictate what the weight does.

Quality Over Quantity

This is where ego often gets in the way.

When you begin controlling every repetition, you may discover that you cannot use as much weight as you normally do.

That’s okay.

In fact, that is often the point.

A weight that feels easy when bounced, swung, or rushed may feel completely different when you are forced to control it for several seconds.

You may also notice that you fatigue much faster.

Instead of completing 15 fast repetitions, you may only complete eight or ten controlled repetitions before the muscle is exhausted.

That does not mean the set was worse.

It may mean you finally stopped finding ways around the exercise and started making the intended muscles perform the work.

Quality over quantity. Always.

Choose a weight you can control with good technique throughout the set.

Once your form begins to significantly break down, the set is over.

Do not turn a bicep curl into a full-body swing just because you wanted two more repetitions.

Do not bounce a bar off your chest because you wanted to say you benched more weight.

Do not sacrifice the purpose of the exercise just to chase a number.

Controlled and Steady Wins the Race

Muscle growth does not come from simply moving weight from Point A to Point B.

The goal is to progressively challenge the muscle.

Tempo and time under tension are two tools that can help you do that.

Control the concentric.

Own the isometric.

Control the eccentric.

Use a weight that allows you to execute the movement properly, gradually progress your training over time, and make every repetition intentional.

You do not always need to move faster.

You do not always need another plate.

Sometimes you need to slow down.

Because when it comes to building strength, control, and muscle, controlled and steady wins the race.
